THE BEST EXERCISES FOR STRONGER BONES AFTER 50

When most people think about exercise after 50, they think about their heart, their muscles, or maybe keeping their weight under control.

But there is something else inside your body that responds to exercise.

Your bones.

We tend to think of bones as the framework of a house—hard, permanent, and basically unchanged once we become adults.

That isn’t really true.

Bone is living tissue. Throughout your life, old bone is constantly being broken down and new bone is being built. When we are younger, we generally build bone faster than we lose it. As we get older, that balance begins to change.

We gradually start losing more bone than we replace. And if enough bone is lost, we can develop osteopenia and eventually osteoporosis.

The good news?

Your bones respond to what you ask them to do. And one of the best ways to tell your body, “I still need strong bones,” is exercise.

But there is a catch.

Not all exercise strengthens your bones equally.

Let’s talk about what works.

Your Bones Need a Reason to Stay Strong

Think about your bones the same way you think about your muscles. If you stop using your muscles, they get weaker. Your bones behave somewhat similarly.

When you place stress on a bone, specialized bone cells sense that stress. Your body responds by helping maintain—and in some situations increase—the strength of that bone.

It is basically your body’s way of saying: “Apparently we’re still using this. Better keep it around.”

This is one reason astronauts can lose bone during prolonged periods in space. Without gravity constantly loading their skeleton, their bones don’t receive the normal mechanical stresses they experience on Earth.

Fortunately, you don’t need to go into space to understand the lesson.

Bones need loading.

And that brings us to our first exercise.

1. Strength Training

If I had to choose one type of exercise for maintaining both muscle and bone after 50, strength training would be at the top of my list.

When your muscles contract against resistance, they pull on your bones. That creates mechanical stress that helps stimulate bone remodeling.

Exercises that involve the hips, legs, and spine are particularly important because these are areas where osteoporosis-related fractures can have serious consequences.

Good choices include:

  • Squats or chair squats
  • Lunges
  • Step-ups
  • Deadlifts or hip-hinge exercises
  • Rows
  • Chest presses or push-ups
  • Overhead presses
  • Farmer’s carries

And remember: strength training doesn’t mean you have to become a gym rat. You can use dumbbells, resistance machines, resistance bands, or even your own body weight.

The goal isn’t to see how much weight you can lift. The goal is to gradually challenge your muscles and bones safely.

For most adults, strength training two or three days each week is an excellent target.

2. Walking—But With an Important Limitation

Walking is one of the best exercises we can do after 50.

It improves cardiovascular fitness, helps maintain mobility, burns calories, gets us outside, and may reduce our risk of numerous chronic diseases.

And because walking is weight-bearing, it does provide some stimulus to your bones.

But here’s the important part.

Walking alone may not be enough to significantly improve bone density.

Your body adapts to activities you perform repeatedly. If you have walked several miles every day for years, your bones are accustomed to that load.

You aren’t giving them much of a new challenge.

That doesn’t mean stop walking. Absolutely not.

Instead, consider combining walking with strength training and, when appropriate, more challenging weight-bearing activities.

You might also add hills, stairs,a faster pace or a weighted vest.

Your daily walk is wonderful medicine. It just shouldn’t necessarily be your entire bone-building prescription.

3. Stair Climbing and Step-Ups

Want a simple way to put a little more load through your hips and legs?

Climb stairs.

Every time you step upward, your leg muscles have to lift your body against gravity.

That creates considerably more muscular force than simply strolling across a flat surface.

You can use an actual staircase, a sturdy exercise step, or perform controlled step-ups.

Start with a low step.

Step up.

Bring yourself under control.

Step back down.

Repeat.

Nothing fancy.

As you become stronger, you can gradually increase the number of repetitions, the height of the step, or eventually add light resistance.

As an added bonus, step-ups strengthen muscles you need every day. Getting out of a chair. Climbing stairs. Getting into the car. Walking uphill.

Those are the movements that help keep us independent.

4. Impact Exercise—If It Is Safe for You

Bones appear to respond particularly well to brief, higher-impact forces.

That could include activities such as:

  • Jogging
  • Jumping
  • Hopping
  • Dancing
  • Tennis or pickleball
  • Some aerobic exercises

You don’t necessarily need much.

For someone who is healthy and already exercising, even small amounts of controlled jumping may provide a useful bone stimulus.

For example, you might perform a few small jumps, rest, and repeat.

But this is where we need some common sense.

If you have osteoporosis, previous fractures, significant arthritis, balance problems, or other medical limitations, jumping may not be appropriate.

Please don’t read this article and decide that tomorrow morning you’re going to start jumping off the back porch because Dr. Mike said jumping builds bones.

That’s not quite the prescription.

Impact exercise should match your current health, fitness, and fracture risk.

5. Resistance Exercises for the Upper Body

We often focus on hip fractures when discussing osteoporosis, but wrist fractures are also common.

That is another reason I like a whole-body strength program.

Exercises such as wall push-ups, regular push-ups, chest presses, rows, overhead presses, and carrying exercises load the arms and upper body while strengthening the muscles around them.

The key word is progression.

If wall push-ups become easy, perhaps progress to a countertop. Eventually, you might use a lower surface.

Your body needs enough resistance to have a reason to adapt.

6. Balance Training

Balance exercises don’t necessarily build large amounts of bone.

So why are they on my list? Because having strong bones is only half of the equation.

We also want to avoid falling on them.

A fracture usually requires two things: Weak bone plus enough force to break it. For many older adults, that force comes from a fall.

Practice exercises such as:

  • Standing on one leg
  • Heel-to-toe walking
  • Tai chi
  • Yoga
  • Controlled step-ups
  • Sit-to-stands

You can even practice balance while brushing your teeth—just keep a countertop nearby for safety.

Improving balance and leg strength may help reduce your likelihood of falling, and that is an important part of preventing fractures.

What About Swimming and Cycling?

I love swimming and cycling. They are excellent cardiovascular exercises, particularly for people with arthritis or joint problems.

But they have one limitation when we’re specifically talking about bones.

They aren’t very weight-bearing.

The bicycle supports much of your body weight, and water supports you while swimming.

That means your bones don’t receive the same mechanical loading they get from strength training, walking, stairs, or impact activities.

So keep swimming. Keep cycling. Just consider adding some weight-bearing and resistance exercise to your week.

Dr. Mike’s Bone-Strengthening Prescription

If you’re over 50 and trying to protect your bones, your weekly exercise program might look something like this:

2–3 days: Full-body strength training

Most days: Walking or another weight-bearing activity

2–3 days: Balance exercises for several minutes

Several times each week: Stairs or step-ups

If medically appropriate: Small amounts of higher-impact exercise

Notice what isn’t on that list? Spending two hours every day exercising.

You don’t need to turn your life into one giant workout.

You need to give your bones regular reasons to remain strong.

One Important Warning

If you already have osteoporosis—particularly osteoporosis involving the spine—exercise selection becomes more important.

Certain movements involving forceful spinal bending, twisting, or high impact may not be appropriate depending on the severity and location of your bone loss.

If you’ve been diagnosed with osteoporosis or have had a fragility fracture, talk with your physician or physical therapist before beginning a new exercise program.

The answer usually isn’t “don’t exercise.”

It’s “choose the right exercise.”

Strong Bones Are Built for a Reason

Why should we care about bone strength? It isn’t because we want a beautiful DEXA scan to hang on the refrigerator.

We want strong bones because we want to keep living our lives. We want to travel. Play with the grandchildren. Work in the garden. Walk the dog. Carry groceries. Climb stairs. And get up off the floor when we need to.

Exercise after 50 isn’t about trying to become 25 again.

It’s about protecting the 70-, 80-, and 90-year-old version of you.

Your bones are living tissue. Give them resistance. Give them weight-bearing activity. Challenge your balance. And, when appropriate, give them a little impact.

Your skeleton has spent your entire life supporting you.
