If your hips feel tight, stiff, or just plain old cranky, there’s a good chance you’re not moving them through their full range of motion often enough. One of the best ways to fix that is a mobility drill called Hip CARs — short for Controlled Articular Rotations. It’s simple, powerful, and can make a world of difference in how your hips feel and move.


What Are Hip CARs?

CARs are slow, deliberate joint circles that take a joint through its entire range of motion while keeping everything else in your body still. The idea is to move the joint as far as possible in every direction, under control, without compensating or cheating with other muscles.

For the hips, this means exploring how far your leg can move forward, out to the side, behind you, and back around — all while keeping your spine and pelvis steady. It’s not about speed; it’s about quality control and awareness.

Think of it as brushing your joints’ teeth — a daily maintenance routine to keep them clean, healthy, and working properly.

How to Do Hip CARs Properly

You can do Hip CARs standing, on all fours, or lying on your side — whichever position lets you move without pain or compensation. Here’s the standing version, which works well for most people.

  1. Set Up:
    Stand tall and hold onto a wall or chair for balance. Keep your core tight and your hips square to the front.
  2. Lift Your Knee:
    Slowly lift one knee up in front of you as high as you can (hip flexion) without rounding your back.
  3. Move Outward:
    Keeping the knee lifted, slowly move it out to the side (abduction). Stay tall — no leaning!
  4. Rotate Inward:
    Begin to rotate your leg so that your knee points down and your foot comes up behind you (internal rotation).
  5. Extend Back:
    Bring your leg behind you (extension) while keeping your torso still.
  6. Return to Start:
    Sweep your leg back to the starting position and repeat the motion in reverse for one full rotation.
  7. Repeat:
    Perform 3–5 slow circles per direction, per leg. Quality over quantity.

Pro Tips

  • Move slowly — each circle should take at least 10–15 seconds.
  • Avoid swinging your leg; the movement should be controlled and deliberate.
  • Keep your core engaged to prevent your lower back from twisting.
  • If you feel pinching in your hip, make the circle smaller and stay within a pain-free range.
