WHAT DO YOU REALLY NEED AFTER 50?

When most people think about keeping their bones strong, they think about one thing.

Calcium.

And calcium certainly matters.

But if protecting your bones after 50 were as simple as taking a calcium pill every morning, osteoporosis would be a much easier problem to solve.

Your bones need calcium. But they also need vitamin D, adequate protein, and—something we sometimes forget—a reason to stay strong.

That reason is exercise.

Think of your bones like a house. Calcium provides some of the building material. Vitamin D helps you get that material where it needs to go. Protein helps provide the framework. And exercise tells your body:

“We still need this structure. Keep it strong.”

So, what do you really need after 50?

Let’s go through it.

First, Your Bones Are Alive

We sometimes think of our skeleton as a collection of hard, lifeless bones holding everything together.

It isn’t.

Bone is living tissue.

Throughout your life, your body is constantly removing older bone and replacing it with new bone. This is called bone remodeling.

When you’re young, you generally build bone faster than you lose it. But as you get older, that balance gradually shifts.

After about age 50, and particularly after menopause in women, bone loss can accelerate. Over time, bones may become thinner and more fragile.

That increases the risk of osteoporosis and fractures.

Nutrition can’t completely prevent this process, but it can help give your body the raw materials it needs to maintain as much bone as possible.

Calcium: How Much Do You Really Need?

About 99% of the calcium in your body is stored in your bones and teeth. So yes, calcium is important.

The recommended daily intake for most adults ages 51–70 is 1,000 mg per day for men and 1,200 mg for women. After age 70, the recommendation is generally 1,200 mg per day for both men and women.

But notice something important.

I said per day. That includes the calcium you get from food.

Many people hear “I need 1,200 mg of calcium” and assume that means they should take a 1,200 mg calcium supplement.

Usually, it doesn’t.

You may already be getting a substantial amount from your diet.

Good sources include:

  • Milk, yogurt, and cheese
  • Calcium-fortified plant milks
  • Sardines and canned salmon with bones
  • Tofu made with calcium
  • Kale and certain other leafy greens
  • Calcium-fortified foods

For example, a cup of milk contains roughly 300 mg of calcium. Many yogurts contain 200–400 mg.

A couple of servings of dairy or fortified alternatives each day can get you a good portion of the way there.

Do You Need a Calcium Supplement?

Maybe. But I prefer a food-first approach whenever possible.

If you’re consistently falling short through food, a supplement can help make up the difference.

The goal isn’t:

“How much calcium can I take?”

It’s:

“How much do I need to reach an appropriate daily intake?”

More is not necessarily better. Excessive supplemental calcium can cause constipation and may increase the risk of kidney stones in some people.

If you’re unsure how much you’re getting, spend a day or two looking at food labels and adding it up. You may be surprised.

Vitamin D: Calcium’s Partner

You can eat plenty of calcium, but your body still needs to absorb it. That’s where vitamin D comes in.

Vitamin D helps your intestines absorb calcium and plays an important role in maintaining normal bone metabolism.

Your body can make vitamin D when your skin is exposed to sunlight. You can also get smaller amounts through foods such as fatty fish, egg yolks, and fortified milk.

The problem?

Many older adults don’t get enough.

We tend to spend less time outdoors. Our skin becomes less efficient at producing vitamin D as we age. Certain medical conditions and medications can also affect vitamin D levels.

For adults ages 51–70, the recommended dietary allowance is generally 600 IU (15 mcg) per day. After 70, it increases to 800 IU (20 mcg) per day.

But vitamin D is one nutrient where individual needs can vary considerably.

If you have osteoporosis, very limited sun exposure, certain digestive disorders, or other risk factors for deficiency, your doctor may recommend checking your vitamin D level.

And this is another place where more isn’t automatically better.

Taking huge doses of vitamin D because someone on the internet says it will prevent every disease known to mankind is not a good strategy.

Vitamin D is important.

It is not magic.

Don’t Forget Protein

Protein doesn’t get nearly as much attention as calcium when we talk about bones.

It should.

Roughly half of bone by volume is protein, much of it in the form of collagen. That protein framework helps give bone its structure.

Protein is also essential for maintaining muscle. And muscle matters tremendously to bone health. Strong muscles help you stay active. They improve balance and stability. They may reduce your risk of falling. And if we can prevent the fall, we may prevent the fracture.

After 50, I generally think it’s reasonable for healthy adults to aim for approximately 1.0–1.2 grams of protein per kilogram of body weight per day, especially if they exercise regularly.

For a 170-pound person, that’s roughly 77–92 grams of protein each day.

You don’t need to eat it all at dinner, either. Try spreading protein throughout the day. Eggs or Greek yogurt at breakfast. Chicken, fish, beans, or cottage cheese at lunch. Fish, lean meat, tofu, or legumes at dinner. A protein shake can also be useful if you’re having trouble getting enough from food.

But Nutrition Is Only Half the Equation

Imagine you buy all the lumber, concrete, nails, and tools needed to build a house.

Then you leave them sitting in the driveway. You have the materials. But you haven’t built anything.

Your bones work somewhat the same way. Calcium, vitamin D, and protein provide important nutritional support. Exercise provides the stimulus.

When you place appropriate stress on bone, your body receives a signal that those bones need to remain strong.

That’s why resistance training and weight-bearing exercise are so important as we age.

Walking is good. But walking alone may not provide enough stimulus to maximize bone strength.

Consider adding exercises such as:

  • Squats or sit-to-stands
  • Step-ups
  • Lunges
  • Resistance-band exercises
  • Dumbbell exercises
  • Stair climbing
  • Other appropriately challenging strength exercises

If you’re already exercising, gradually increasing resistance is important.

Your bones, like your muscles, adapt to what you ask them to do.

What About Magnesium and Vitamin K?

You’ll often see long lists of supplements advertised for “bone health.”

Magnesium and vitamin K do play roles in normal bone physiology.

But that doesn’t mean everyone over 50 needs another handful of pills.

A balanced diet containing vegetables, nuts, seeds, whole grains, beans, dairy products, and lean proteins will provide many of these nutrients.

Supplements can be useful when there is a specific deficiency or nutritional gap. They shouldn’t automatically replace good nutrition.

Remember one of my favorite principles:

Supplements should supplement something.

If you’re over 50 and want to protect your bones, don’t make this complicated.

1. Get enough calcium.
Aim for about 1,000–1,200 mg per day depending on your age and sex, preferably mostly from food.

2. Make sure you’re getting enough vitamin D.
Food, appropriate sunlight exposure, and supplementation when necessary can all contribute.

3. Eat enough protein.
Your muscles and bones both need it.

4. Strength train.
Give your bones a reason to stay strong.

5. Keep moving.
Walking, stairs, hiking, dancing, and other weight-bearing activities all help keep you active and capable.

6. Know your risk.
If you’re over 50 and have risk factors for osteoporosis—or you’re a woman 65 or older or a man 70 or older—talk with your healthcare provider about whether you should have a bone density test.

The Bottom Line

There isn’t one magic nutrient that protects your bones. It’s a team effort.

Calcium provides essential building material. Vitamin D helps your body use calcium. Protein helps maintain the framework of your bones and the muscles that protect them. And exercise tells your body those bones still have a job to do.

That’s the part I don’t want you to forget.

Your body responds to what you ask of it.

Being over 50 doesn’t mean you’re destined to become weak and fragile.

Give your body the nutrition it needs. Challenge your muscles. Challenge your bones.

And keep giving your skeleton a very good reason to stay strong.

Because the goal isn’t simply to have a good bone density number on a test.

The goal is to have bones strong enough to support the life you still want to live.
